ADHD Cleaning Planner: A Printable That Works on Low-Energy Days

If you've ever stood in the middle of your kitchen with no idea where to start, this one's for you. Most cleaning schedules hand you a 40-item list and expect you to do it every single day. When your brain works differently, or you're just tired from work and kids, that list ends up making you feel worse.

So I made an ADHD cleaning planner that works the way real life does: small tasks, a timer, and permission to do the bare minimum on hard days.

What makes an ADHD cleaning planner different

A regular cleaning schedule assumes you have the same energy every day. This one doesn't. Every routine comes with a normal version and a bare-minimum version, so a low-energy day still counts. Every task is timed and small, so getting started doesn't feel like climbing a mountain.

The pages that help the most

  • 15-minute room reset: five 3-minute steps. Set a timer, stop when it goes off.
  • Doom pile sorting: five buckets to finally deal with the pile on the counter or chair.
  • "Where does this go?" chart: a simple decision chart so you stop holding the same item and walking in circles.
  • Room-by-room checklists: kitchen, bathroom, bedroom, living room, kids' room, and entry and laundry, each with daily, weekly, monthly and bare-minimum lists.
  • Body double and timer page: for when cleaning alongside someone (even on a video call) is what gets you moving.
  • Cleaning dopamine menu and reward tracker: small rewards that make it easier to start.
  • Laundry tracker: washed, dried, folded, and the step we all skip, PUT AWAY.

A simple way to use it this week

Don't try to use every page on day one. Start with the 15-minute reset in one room. Next day, do the bare-minimum daily list. On Sunday, try the Sunday reset page. That's it. Once that feels normal, add the weekly zone-a-day plan.
